STOKE YOUR FIRE - In Memory of Chris Moore 1980-2016

On Monday June 6th 2016, he suffered from sudden heart failure at his new home in Amsterdam and paramedics were unable to resuscitate him. Having recently been given a clear bill of health and commended by doctors for his remarkable physical transformation; it is incomprehensible that he would pass so suddenly from natural causes. We are all struggling to come to terms with this great loss. It’s impossible to construct a message that sums up a man who’s heart was so pure and who loved with such ferocity. A true Brahmin, he taught through action, devoting his life to guide, share and serve others in whatever way he could. A mentor for many, his brilliance as a wordsmith drew the reader in, engaging them on common ground - the pursuit of strength. From this point, he took us by the hand and guided us on a journey of personal discovery. This was the very same path he walked to turn himself from the self-titled “meat head lifter” into a uniquely enlightened teacher. Using humour and his telltale no-bullshit approach he helped us understand that to be truly strong in mind, body and spirit, we have to embrace change in all its forms. It can be rough and painful as hell, but it leads to something far greater on the other side. Wielding his pen and chalk as deftly as a Samurai, he cut down complex ideas and built back a simple and elegant message. This message was his guiding principle…‘Be humble and relinquish all desires. Instead, give all you have with love and life will surely deliver all its possibilities in abundance.’ His deep compassion and love extended outwards from being a devoted family man and loving husband, to a dear friend, an inspiring coach and a true leader. His beautiful soul will ever resonate through his work, his voice and the words he left us. But the journey doesn’t stop here. His light will continue to burn bright within Iron Heart Studios, which will launch as planned in the coming months. This is his legacy. Von Ralls Today we have 3 drills that you can throw into your warmups that will help develop motor patterns for better movement. Why do you want to move better? I think it's obvious but for you wise asses out there I will give to reasons. Less energy expenditure for a given distance allowing you to do more work in less time, and injury prevention. If you're not sold with these two reasons you don't belong here. Drill numero uno: Wall Drill. Teaching you to move your foot in the desired path. Things to remember: keep the foot relaxed (tense foot = injured foot/leg), use your hamstring not your hip flexor (fatigue will make this obvious), focus on pulling your foot quickly. Do 10 per leg, then take off for a 200m run. Doing a little running after each drill will help you integrate the movement your teaching your body into actual running. Drill numero dos: Ball of Foot Hops. Teaching you to lean at the ankles. Things to remember: keep your hips extended, head forward and chest up. Small hops, allowing your heels to slightly kiss the ground. Do 10 hops followed by 10 running steps followed by 10 more hops. Repeat for a total of 3 rounds during your warmup. Drill Tres: Jump Rope Drill. Teaching you to pull your foot from the ground quickly. Again, focus is on using your hamstrings to pull your foot from the ground, not using your hip flexors. If hip flexors are tired you're doing it wrong. Remember to use the lean for locomotion, not pushing into the ground. Same as above, get 20 good jump rope steps in and run 200m. Do it a few times for good measure. Throw these in your warmups before you run and you should see improvement. I like these drills barefoot or in the most minimal shoe possible. You need to feel the ground to learn to run properly. Plus, if you do it wrong you pay, and we all know the quickest way to learn anything is through pain. Running is just like any other movement. You'll never master it but you can progress for your entire life. Remember, you've been running badly for decades more than likely. Click here to download: http://flightguide.viprespond.com/youtube http://www.FITR.tv Shrugging Unders the Bar Are you supposed to shrug the bar up or shrug yourself down? Different coaches will say different things, but I'm sure the best ones out there all mean the same thing. Meaning they're looking to give the athlete the verbal cue that will make them move properly. I believe it's both. The shrug happens at the end of the second pull and initiates the third pull. A lot of folks Clean or Snatch without shrugging very much. If you don't and you start it can be a game changer. For both the clean and snatch the shrug will affect the bar path and your movement around the bar. Lack of the shrug can cause the bar to get away from you causing you to have to move forward for the reception. Shrugging will help you finish your pull and get that last 10% you need to move more efficiently. For the Snatch the shrug shouldn't really end until the lift is completed. Lack of a shrug during the snatch will usually cause your shoulders to not be as active as they should be making the reception of the weight more difficult. If you shrug and keep the top of your scapula squeezed together (showing your armpits) for the reception you'll notice that the received weight will feel much lighter and your overhead squat position will be more comfortable. Spotting the lack of shrug: You move forward to receive the bar Shoulders are unstable during the reception of the bar during the snatch You have tiny traps Drills to help you shrug: Tall clean and snatches (no hips). Make sure to initiate the movement with a shrug. Clean and Snatch pulls Same advice as last post. Put them in your warmups daily if this is a problem for you. Start with PVC, move to the bar and then do some weight. You should be able to tall snatch about 50% of your snatch. If you can't then there's a problem. You should be able to tall clean about 75% of your clean. Even if you can go heavier keep it light so you can drill daily. First off, if you haven't gotten a chance to see our first posts on jerks make sure to check them out here first. One, two, three, four, and five videos to watch first. If you Clean more than you Jerk then this post is for you. We're going to go over 2 ways that you can improve your jerk today. 1. Nervous System Training - A lot of times getting more weight overhead is more of a matter of confidence and not so much about how strong and fast you are. Even if you're strong enough you may have never gotten a lot of weight overhead and your body can reject your desire to throw itself under a 300# barbell just because you want to. We can train your nervous system to accept these weights. 2. Correct Positioning - Getting that heavy load in the ideal position and practicing being there will help to not only boost your confidence but it will be much more obvious when you're not doing it right. If when you rack jerk you end up with the bar in front of you then you'll know it may not be a strength thing but a dip and drive issue and you can go back to our previous posts listed above and start trouble shooting from there. Both drills in the video accomplish both of these training goals. Behind the Neck Jerk I actually teach everyone at Faction behind the neck before we go to the front. Before getting to the behind the neck split jerk try practicing just a push press for awhile. Mastering this can help avoid literal headaches in the future. Once you go for the behind the neck split jerk you should notice where the weight is overhead. It should feel like it's right over the base of your neck. If that's how it feels you're doing it right. That's how it's supposed to feel even when done from the front rack. The weight you can use with this exercise is heavier than what you can normally rack jerk. Practice hitting big weight with this next time you do jerks, then on your next session of rack jerks you might just PR. I like to throw behind the neck jerks for about 1/4 of jerk training. This helps with confidence and a constant reminder of where the weight should be when it gets overhead. Lockout + Recovery You're going to need a power rack with some pins or some boxes that you can stack. Be careful, it's hard to get strong with light weight. Place the bar to where it's about forehead height. Load it up with something light first and load it up as you go. The first session you use these you may not be able to get as much as you jerk. That's ok. Over time you'll be able to do much more. This is a perfect time to practice recovery foot work. Be cognizant of how your feet are moving. If you're messing it up just go lighter until you stop sucking. Get under the bar in a correct split jerk receiving position. The bar should be in the perfect position over the base of your neck. Note the position. Front knee above or behind the ankle, rear foot heel off the ground and turned in slightly. Extend your knees allowing your legs to push the bar out of the pins and recovery feet front foot first. Lockout only Adjust the bar higher. Don't worry about your feet and load the bar up super heavy. You could possibly do 100# more than your jerk. See how long you can hold a 100# over your jerk weight. It's almost a given these days, that's why we squat, deadlift, clean and/or snatch heavy at least once a week at an absolute minimum. Bilateral movements (2 legs at a time) are great for developing raw strength but you don't want neglect split stance (lunge variations) or especially movements where you are in a single leg unsupported stance like pistols. One foot on the ground, either balance or hop around pogo stick style until you can get stable again. If you're already pretty strong at the big lifts then it's time to master the pistol. Here's how to do it: Try to treat it just like a 2 legged squat as much as possible Hips back (at first) Knees out Go as low as you can with your heel down Sit your butt right down to your heel Stand up! Hold a plate in front of you if you need a counter balance Mobility check: Put your feet together and try to squat all the way down with your knees out, if fall over backward you likely have some type of ankle mobility issues to work on. Try wearing your weightlifting shoes at first, it'll be a little bit easier having a small heel lift. Scaling: Rings: Combo ring row and pistols Bands: Pulls you out of the bottom of the movement Boxs: Partial reps, helps to start sitting then stand Eccentrics: Lower yourself down under control, sit on the floor then stand back up with two legs We just started a new site that TechniqueWOD will eventually be hosted on called Fitr.tv.
